How Many Calories Do You Actually Need? BMR vs TDEE, Explained
Search "how many calories should I eat" and you'll get a different number on every site: 2,000, 2,500, 1,800. None of them are wrong — and none of them are right for you. Your real calorie needs depend on your body, your age, and how much you move, and they can be estimated in about a minute once you understand two numbers: BMR and TDEE. This guide explains both, shows you the actual formula dietitians use, and helps you turn the result into a practical daily target.
BMR: what your body burns doing nothing
Your Basal Metabolic Rate (BMR) is the energy your body uses just to stay alive — breathing, pumping blood, maintaining body temperature, repairing cells. If you spent an entire day motionless in bed, you would still burn roughly your BMR in calories.
For most adults, BMR is surprisingly large: typically 1,200–2,000 calories per day, or about 60–70% of everything you burn. Muscle tissue is a big driver — it costs energy to maintain even at rest — which is why two people of the same weight can have noticeably different metabolisms.
The most widely used estimate today is the Mifflin-St Jeor equation, which research has found to be the most accurate of the common formulas for the general population:
- Men: BMR = 10 × weight (kg) + 6.25 × height (cm) − 5 × age + 5
- Women: BMR = 10 × weight (kg) + 6.25 × height (cm) − 5 × age − 161
Example: a 35-year-old woman, 165 cm tall, weighing 68 kg → 10×68 + 6.25×165 − 5×35 − 161 = 1,375 calories/day at complete rest.
TDEE: your real-world number
You don't lie motionless all day, so BMR alone underestimates what you burn. Total Daily Energy Expenditure (TDEE) adds everything else on top: walking, working, exercising, even digesting food. It's calculated by multiplying your BMR by an activity factor:
- Sedentary (desk job, little exercise): BMR × 1.2
- Lightly active (light exercise 1–3 days/week): BMR × 1.375
- Moderately active (exercise 3–5 days/week): BMR × 1.55
- Very active (hard exercise 6–7 days/week): BMR × 1.725
- Extremely active (physical job + hard training): BMR × 1.9

Turning TDEE into a goal
Once you know your maintenance number, the arithmetic of weight change is straightforward:
- To lose weight: eat below TDEE. A deficit of ~500 calories/day produces roughly 0.5 kg (1 lb) of loss per week — a pace most guidelines consider sustainable.
- To maintain: eat at TDEE, and re-check every few months (your number changes as your weight does).
- To gain muscle: a modest surplus of 250–500 calories/day alongside resistance training limits how much of the gain is fat.
Two cautions worth taking seriously. First, don't chase aggressive deficits: very low intakes (below ~1,200 calories for women or ~1,500 for men) are hard to sustain, cost you muscle, and shouldn't be attempted without medical supervision. Second, all of these numbers are estimates — individual metabolisms vary by a few hundred calories in either direction, so treat your TDEE as a starting point and adjust based on what the scale and your energy levels actually do over 3–4 weeks.
Why the "2,000 calories a day" label is misleading
The 2,000-calorie figure on nutrition labels is a regulatory convenience, not a recommendation — it was chosen in the 1990s as a round, easy-to-print reference value. Actual needs span from under 1,400 (small, sedentary, older adults) to over 3,500 (large, highly active people). That's a 2.5× range hiding behind one label. It's also why generic diet plans built around fixed calorie counts fail so often: they're calibrated to nobody in particular.
Calorie needs also don't exist in isolation. Two related numbers complete the picture: your BMI gives a quick read on whether your current weight sits in a healthy range for your height, and your daily water needs scale with body weight and activity in much the same way calories do.

Is BMR the same as metabolism?
Close, but not identical. "Metabolism" covers all the energy your body uses; BMR is the resting floor of it. Your total burn (TDEE) is metabolism in the everyday sense — and the part you can influence most is activity, not the resting rate.
Can I increase my BMR?
Modestly, yes. Building muscle raises it (each kilogram of muscle burns roughly 10–15 calories/day at rest), and severe under-eating lowers it — one more reason crash diets backfire. Age gradually reduces BMR, roughly 1–2% per decade after your twenties, largely through muscle loss, which strength training slows.
How accurate are calorie calculators?
Mifflin-St Jeor lands within about 10% of measured values for most people. That's accurate enough to set a starting target; the fine-tuning comes from tracking your actual results for a few weeks and nudging intake up or down by 100–200 calories.
